Does muscle turn to fat if you stop working out?

No. Muscle does not turn into fat, and fat does not turn into muscle. They are different tissues, made of different cells, with no pathway between them. What happens when you stop training is two separate things at once: your muscles gradually get smaller, and if you keep eating the same amount while burning less, your body fat can rise. Together they look like a conversion. The muscle loss is not instant. Strength fades more slowly than size, you stay stronger than you were before you ever trained, and coming back is faster than starting from scratch.

Can muscle actually turn into fat?

No. Muscle and fat are made of different cells, muscle fibres and fat cells, and there is no biological process that turns one into the other. A muscle can no more become fat than a bone can become skin. This is settled physiology, not a matter of debate. The idea sticks around because of what people see over a few months off training, which is a different thing.

What really happens: muscle shrinks

When a trained person stops training, muscle size slowly drops, because the muscle no longer has a reason to hold size it is not using. A pooled analysis of detraining studies in older adults found a clear drop after training stopped, but the timing mattered: no significant loss at 12 to 24 weeks off, and a significant loss only by 31 to 52 weeks. So a few weeks off does very little. A few months costs some size. Long layoffs cost more. That evidence is in older adults; in a young lifter the direction is the same but the exact timeline is less certain.

Do you lose strength too?

Yes, but more slowly than size, and you keep a lot of it. In middle aged and older adults, a systematic review found that strength after a break stays above the level you started at before you ever trained, and that if you had trained for a fair while first, around 24 weeks or more, strength held through a detraining period even without hard training. Strength is stickier than size. Some of it is a learned skill your nervous system does not forget quickly.

So why does it look like muscle became fat?

Two changes happen over the same months and get blamed on each other. Muscle gets smaller because you stopped training it. And body fat can go up, because training used to burn calories, you have probably kept eating as if you still trained, and less muscle also means a slightly lower daily burn. A limb with less muscle under a bit more fat looks and feels softer, so it seems like the muscle turned into fat. It did not. You lost some of one and gained some of the other, for separate reasons. The fix for the fat part is adjusting what you eat or how much you move, not reversing a conversion.

How fast do you get it back? ("muscle memory")

Faster than the first time. Muscle that has been trained before keeps some of the machinery it built, in particular extra nuclei inside the fibres, called myonuclei, that hang around for months after you stop. That is the cellular basis of muscle memory, and the retained nuclei part is well shown. How much it actually speeds regrowth is still debated. In the same study, the previously trained arm did not clearly outperform an untrained arm when both did a block of retraining, so the authors were careful to say the practical benefit remains to be determined. The safe read: coming back is quicker and less discouraging than starting from zero, but not effortless or instant.

How much time off is fine?

A week or two, and essentially nothing changes; rest is fine. A month or two, and you may lose a little size, most of which comes back quickly, and very little strength. Several months to a year, and you lose more size and some strength, but you are still above where you started, and the return is faster than the first build. If you know a break is coming, a couple of brief sessions a week, or just a few hard sets for the main muscle groups, is enough to hold on to most of your progress.
