Full body, two to three times a week, is the efficient default. Every session touches every muscle, so if life gets in the way and you only manage two of three planned sessions, you have still trained everything. It keeps the number of gym trips low. The downside is that sessions can get long, and doing squats, presses and pulls in the same workout is tiring.

A split, upper lower, or push pull legs, makes sense when you can reliably train four to six days a week, want to do more exercises per muscle in a session, or find full body sessions draining. Spreading the same weekly volume across more sessions also lowers how hard each one feels: in the trained men trial, full body squat sessions carried a higher rating of perceived exertion than the split version. The downside is that missing one session of a split leaves a muscle group short for the week.
