Rest until the next set is genuinely hard again. For big compound lifts that is roughly two to three minutes, and more if you are chasing a one rep max. Smaller isolation moves need about one to two minutes. Longer rest builds more strength, lets you do more total work, and makes the session feel better. The evidence that it builds more muscle is thinner, but it points the same way. Short rest is not a fat loss or toning tool. It just means you lift less. When time is tight, pair movements that do not compete rather than rushing every set.
Why rest between sets matters
A hard set drains a muscle's ability to produce force, and rest is when that comes back. Rest too little and the next set is weaker, fewer reps or a lighter weight, so it counts for less than it looks like on paper. The real question is not some ideal number. It is how long until the next set is hard enough to matter, and that depends on how big the lift is, how heavy the load is, and how close to failure you went.
Rest and strength
If you want to get stronger, the evidence favours longer rest. A review of 23 studies (491 people) found good strength gains even with under a minute of rest, but concluded that trained lifters need more than two minutes to get the most out of a set, while sixty to a hundred and twenty seconds is enough for beginners. The clearest single trial had 21 trained men run the same eight week programme resting either one minute or three between sets. The three minute group added significantly more to their squat and bench press one rep max. Pushing rest out to five minutes preserved even more force and total work, though that was one small session.
Rest and muscle size
For size the evidence is thinner and less certain, and it leans the same way. A review found only six studies directly comparing short rest, up to a minute, with longer rest for growth. Both built muscle. The newer trials in trained lifters hinted at an edge for longer rest, but the authors were clear there were too few studies to be sure. In the eight week trial, the three minute group also gained more thickness at the front of the thigh. The reason is plain: longer rest lets you finish more hard reps at a given weight, and total hard work drives growth. If you train for size and prefer shorter rest, just keep the sets genuinely hard.
The "short rest for tone" myth
A common gym belief is that short rest makes training more toning or better for fat loss, usually pinned on a heart rate spike or a hormone bump afterwards. It does neither. What short rest reliably does is cut the reps you can finish on later sets, which lowers your total work. Fat loss comes from your overall diet and total activity. Tone is just muscle with less fat over it, built by training hard and eating sensibly, and short rest makes that harder. The breathless circuit feel is a fair preference for conditioning. It is not a requirement for looking lean and muscular.
What short rest costs you
Cutting rest below what you need has measurable downsides. You finish fewer reps on later sets, so less total work at the same weight, and the biggest drop is going from about a minute to two or three. There is little change between two and three. The next set feels harder, blood lactate is higher, and less force and muscle activation carry in. None of that makes short rest useless. It makes it a trade off to choose on purpose, usually to save time, rather than a default.
A sensible default, by exercise
Rough starting points, not rules. Heavy compound lifts, the squat, deadlift, bench press, row and overhead press: about two to three minutes, closer to three to five when the session is built around maximal strength. Machines and smaller compound work: about a minute and a half to two. Isolation work like curls, lateral raises and calf raises: about one to two minutes. Then go by feel. The test is whether the next set is genuinely hard for the reps you planned. Miss your target reps and you rested too little. Breeze through and you can shorten up.
If you're short on time
Do not solve a time problem by rushing every set, because you will just do less work. Pair movements that do not compete. Alternate a push and a pull, or an upper body and a lower body move, resting between each, and one muscle recovers while the other works. A review of this approach found similar strength and size gains to straight sets in about half the time, though the studies vary a lot. Shorten rest on isolation work before compounds, where it costs least, and drop a set rather than rushing all of them.

Limitations and uncertainty
The strength evidence points one way but comes mostly from short trials in young men. The muscle size evidence is genuinely thin, about six direct studies, so 'longer rest is slightly better for size' is low certainty. The acute studies on reps, force and fatigue are small and single session. 'Genuinely hard set' and 'recovered enough' are judgement calls. The hormone argument for short rest is not relied on here. This is about strength and muscle size, not cardiovascular fitness, sport performance or health.
