Is it better to work out in the morning or evening?

For muscle and strength, barely, train when you can be consistent. Strength is a bit higher in the evening, but train in the morning and it rises to match. A weak hint favours evening for muscle. Evening sessions don't harm sleep unless vigorous and within an hour of bed.

For building muscle and strength, it barely matters, so train at the time you can be consistent with, and when you feel best. Your strength is naturally a few percent higher in the late afternoon and evening, but if you train in the morning your body adapts and your morning performance rises to meet it. Over typical training blocks, morning and evening groups build the same strength and the same muscle. One long study hinted at slightly more muscle from evening training after about three months, but that is a single small finding, not a reason to move your schedule. And evening training does not ruin sleep for most people. The one thing to avoid is a hard, vigorous session finishing within about an hour of bedtime.

Does time of day change your results?

Not meaningfully, over the timescales most people train on. A pooled analysis of 11 studies that had people train specifically in the morning or specifically in the evening, with everything else matched, found that strength gains were similar between the groups no matter when strength was tested, and that muscle size gains were similar regardless of training time.

There is a real circadian rhythm underneath this. At baseline, people are stronger in the evening than the morning, linked to a higher core body temperature later in the day. But the same review found that training consistently in the morning raises your morning strength towards evening levels. Your body adapts to whenever you habitually train, and the daily gap narrows.

Is evening slightly better for muscle?

There is a faint hint, not a finding to act on. In a 24 week trial of combined strength and endurance training, overall gains in strength and muscle size were similar morning versus evening, but the evening groups gained a little more muscle mass specifically during weeks 13 to 24. That is one study, a small secondary effect, and it only showed up after about three months. It is not enough to rearrange your week over, and no one should skip a morning session they would actually do for an evening one they might not.

Does training at night hurt your sleep?

For most people, no. A pooled analysis of 23 studies found that a single evening exercise session did not harm sleep; if anything it slightly increased deep sleep and reduced light sleep. The one clear exception: vigorous exercise ending within about an hour of bedtime can lengthen the time it takes to fall asleep and cut total sleep and sleep efficiency. So an evening workout is fine. A hard, intense one right before bed is the thing to move earlier.

If mornings are the only time you will reliably show up, train in the morning: give yourself a slightly longer warm up, since you are cooler and stiffer on waking, expect the first week or two to feel worse than you would like, and trust that your body adapts. If you compete or test at a fixed time of day, do at least some of your training at that time so you are sharp when it counts. Keep vigorous evening sessions finishing at least an hour before bed, and if a late session leaves you wired, shift it earlier or dial the last part down.
