There is a period after training when muscle is more responsive to protein. But it is measured in hours, not the half hour the "anabolic window" phrase implies, and a meal in the few hours before training extends it further. In trials, once someone's total daily protein is adequate, when they eat it around a session makes little or no measurable difference to muscle or strength. A shake afterwards is a convenient way to hit your daily total, not a deadline you can miss. Get enough protein across the day, have some within a few hours either side of training, and stop worrying about the clock.

Where the "30 minute window" came from

Resistance exercise raises the rate at which muscle builds protein, and the muscle stays more sensitive to a protein feed for a while afterwards. Early lab studies measured this heightened sensitivity, and, combined with supplement marketing, it hardened into a rule: get protein in within about half an hour or you waste the session. The problem is that a short term rise in muscle protein synthesis in a lab is not the same as more muscle months later. When researchers went looking for that longer term payoff in training studies, it mostly was not there.

What the timing trials show

A 2013 pooled analysis pooled trials that manipulated protein timing around training. A simple analysis showed a small apparent benefit, but it disappeared once the researchers accounted for how much total protein each group ate per day. Groups told to take protein at the right time often ended up eating more protein overall, and that explained the difference; total daily protein intake was the strongest predictor of muscle gain. A 2025 systematic review took a stricter approach, including only trials that directly compared taking protein before versus after each session with total intake held equal. Across five studies it found no difference in lean body mass. There was a hint that lower body strength responded slightly better to taking protein before training, but the difference was not statistically significant and the evidence base is small.

How wide is the window?

Wider than the phrase suggests. The review that reopened this question concluded the period of raised sensitivity after exercise lasts on the order of several hours, not thirty minutes, and that a normal meal eaten in the few hours before training is still being digested and absorbed during and after the session, which effectively widens the useful timeframe to most of the day for anyone who eats normally. Confidence here is low: this framing rests mainly on a narrative review and on reasoning from absorption rates, not on a trial that mapped the window directly.

What about training fasted?

Training before breakfast is fine. It does not ruin the session or block muscle growth. The sensible move for a fasted trainee is to have a protein containing meal reasonably soon afterwards, but the reason is straightforward: their last meal was many hours ago, so they are due one. Someone who ate a normal dinner the night before and trains at 7am is not in a nutritional emergency at 7:45.

What actually matters

The levers that have held up are unglamorous. Total daily protein: a pooled analysis of 49 trials found protein supplementation improved muscle and strength gains from training, with the benefit levelling off once total intake reached roughly 1.6 grams per kilogram of body weight per day. Spreading it out: getting protein across roughly three to four meals a day, rather than one big hit, is a reasonable default, with the daily total mattering more than the exact grams per meal. One of those meals near training covers the window comfortably. A dedicated shake afterwards is a fine tool if it helps you reach your daily total or is just convenient. It is not a requirement.

The one time timing does matter

If you do two hard training sessions in the same day, common for endurance athletes, rare for people training for muscle, then refuelling quickly between them genuinely matters, mostly for restoring carbohydrate stores rather than for protein. For the once a day lifter, this does not apply.

What this means in practice

Aim for an adequate daily protein total for your body weight and goal; the protein article covers the numbers. Spread it across three to four meals. Make sure one of them lands within a few hours before or after training, which usually happens without planning. Have a shake if it is convenient or helps you hit the total. Do not rush home, skip a shower, or panic if you eat an hour or two later than planned. There is no window closing on you.
