Is protein powder worth it, and which type should you get?

A powder is a convenience, not a requirement: it adds only a little to training gains once your daily protein is already adequate from food. Type matters little at matched protein per serving, whey concentrate for value, isolate for low lactose, soy or a pea rice blend if you avoid dairy.

Protein powder is a convenience, not a requirement. Across the research, supplementing protein adds only a small amount to what resistance training already does, and that small amount essentially vanishes once your total daily protein is high enough from food. So the honest answer to "do I need it" is: only if you are struggling to hit your protein target otherwise, in which case a 25 to 30 gram scoop is a cheap, fast way to close the gap. On type: for building muscle it barely matters which you pick once protein per serving is matched. Whey concentrate is the low cost default; whey isolate has more protein and less lactose per scoop if dairy bothers you; plant powders are a fine choice if they are soy based or a pea and rice blend, which the evidence puts level with whey for strength and only slightly behind for muscle mass. Single source rice or oat protein is the weakest pick.

Do you actually need protein powder?

Probably not, strictly. A pooled analysis of 49 randomised trials found that adding a protein supplement to resistance training increased one rep max strength by about 2.5 kg and fat free mass by about 0.3 kg on average, and that the fat free mass benefit stopped once total protein intake reached roughly 1.6 g per kg of body weight per day, with a wide confidence range. Once you are eating enough protein, more from a tub does very little. Where a powder earns its place is convenience: targets for people who train are around 1.4 to 2.0 g/kg/day, and if you routinely fall short a scoop is a fast, cheap 25 grams of protein. Treat whole food as the default and the powder as the top up.

Whey: concentrate, isolate or hydrolysate?

All three are whey; they differ in how much they are filtered. Concentrate is least processed, so a bit less protein per 100 g and some lactose, carbs and fat, but the cheapest per gram of protein and fine for most people. Isolate is filtered further: more protein per scoop, very little lactose, carbs or fat, at a higher price, worth it mainly if dairy upsets your stomach or you want the leanest macros. Hydrolysate is partly pre digested, the most expensive, with no clear extra muscle building benefit. For building muscle the differences wash out once you match protein per serving, so pick on price, lactose and taste.

Is plant protein as good as whey?

Close, and for some outcomes identical. A 2025 pooled analysis of 43 randomised trials found plant protein produced slightly smaller muscle mass gains than animal protein overall, a small effect size of minus 0.20, with no difference for strength or physical performance, and no difference at all between soy and milk protein for muscle mass. The gap came from single source non soy plant proteins such as rice, oat and potato, and from whole plant based diets, not from soy or well formulated blends. So a plant powder is a solid choice if it is soy based or a multi source blend such as pea plus rice, with roughly 20 to 30 grams of protein and a good dose of leucine per serving. A single source brown rice or oat protein is the weakest option for muscle.

Is it safe? Kidneys and dairy

In healthy adults, higher protein diets, including protein from powder, do not harm measured kidney function; if you have existing kidney disease, follow your doctor's advice. On digestion, concentrate has some lactose, isolate has very little, and plant proteins have none, so if whey concentrate gives you bloating or wind, switch to isolate or a plant powder.

How to read a protein powder label

Four things matter. Protein per serving: aim for roughly 20 to 30 grams in a sensible scoop size. Ingredient list: short is good, and be wary of proprietary blends that hide amounts. Added sugar: low, because flavour should not cost you 10 grams of sugar a scoop. Third party testing: an Informed Sport or NSF logo matters if you are drug tested or want contamination assurance, and is optional otherwise. Flavour and mixability are pure preference and not something NST can judge for you.

Muscle is more responsive to protein after training, but the window lasts hours, not the popular half hour, and a meal beforehand widens it further. Once daily protein is adequate, timing around a session makes little measurable difference, and a shake afterwards is optional.

Can you build muscle and lose fat at the same time?

Yes, gaining muscle while losing fat is real and documented. It works best for people newer to training or carrying more fat who eat plenty of protein, train hard, and keep any calorie deficit modest. For lean, experienced lifters it is slow, and focused gain then lose phases can be more efficient.
